Sauces and Dressings — Where the Hidden Sugars Live, and Which Ones Are Safe

You can be careful about your dinner, choose a lean protein, add a big pile of vegetables, avoid the bread and the potato — and still see a bigger glucose spike than you expected. The culprit is often something you did not think of as food at all: a couple of tablespoons of sauce or salad dressing added at the end. Condiments are the most overlooked source of added sugar in the average diet, and because they are used in small volumes over almost every meal, they are easy to ignore even when they are not small in effect.

This piece walks through the main sauce and dressing categories, which ones carry meaningful glucose loads, which are near-zero, and how to read a bottle label so the calculation stops being a guess.

The mechanism — small volume, high concentration

The story with sauces is not that they are large amounts of sugar in absolute terms. A tablespoon of ketchup contains about 4 grams of sugar; a tablespoon of teriyaki sauce, 5–7; sweet chili sauce, up to 10. Compared to a can of soda (about 40 grams), these are modest numbers.

What makes them matter is three things: (a) sauces are used repeatedly across every meal, so a tablespoon here and a tablespoon there add up over a day to a substantial background sugar intake; (b) sauces sit on top of other foods, so their glucose effect adds to whatever else is on the plate; and (c) many sauces are almost entirely refined sugar plus water plus flavor — from a metabolic standpoint, drizzling a spoon of honey teriyaki over a stir-fry is not very different from drizzling a spoon of honey over it directly.

The single most useful mental model is: condiments are eaten in units of tablespoons, but many of them carry the sugar density of a fruit juice concentrate. A tablespoon of ketchup is not four grams of sugar in a large volume — it is four grams of sugar in a small volume that will hit your bloodstream quickly.

Ketchup, BBQ sauce, teriyaki, sweet chili — the sugar-first category

The commercial versions of these four sauces are, structurally, sweeteners with flavor. The first ingredient after water on most bottles is corn syrup, sugar, or “high fructose corn syrup,” and the sugar content per tablespoon runs 4–10 grams. In a typical serving where three or four tablespoons end up on the plate (a burger, a plate of grilled meat, a stir-fry, a bowl of noodles), that is 15–40 grams of added sugar, comparable to a small dessert.

Rough per-tablespoon sugar loads for typical commercial versions:

  • Ketchup: 4 grams
  • BBQ sauce: 6–7 grams
  • Teriyaki: 5–7 grams
  • Sweet chili sauce: 8–10 grams
  • Honey mustard: 5–8 grams
  • Hoisin sauce: 7–8 grams
  • Duck sauce / plum sauce: 8–10 grams
  • Sweet-and-sour sauce: 10–12 grams

The higher end of that range is telling: sweet chili and sweet-and-sour sauces are chemically close to jam applied to protein. A meal of grilled chicken with vegetables that reads as extremely low-glycemic can be turned into a meaningful glucose event by half a cup of dipping sauce.

The practical adjustment is not to eliminate these sauces — they are part of what makes many foods enjoyable — but to (a) treat them as a carb source when planning a meal, and (b) look for versions with lower sugar. Sugar-reduced ketchup, unsweetened BBQ, low-sugar teriyaki, and homemade versions using vinegar and a small amount of a lower-glycemic sweetener (allulose, erythritol) will produce far smaller glucose effects at similar taste.

Salad dressings — the split personality category

Salad dressings divide sharply into two groups.

Vinegar-and-oil dressings — vinaigrette, Italian, balsamic, Caesar (traditional), red wine vinaigrette, oil-and-lemon — are near-zero on the glucose curve. Vinegar has essentially no carbohydrate, oil has essentially no carbohydrate, and the small amounts of salt, herbs, and spices contribute nothing. A generous tablespoon of homemade vinaigrette on a salad contributes less than 1 gram of carbohydrate. If the dressing is used as recommended in the earlier post on the vinegar-first meal-sequencing trick, it can actively reduce the glucose response to the rest of the meal, not just avoid adding to it.

Cream-and-sugar-based dressings — thousand island, honey mustard, French, catalina, most commercial ranch, poppy seed, sweet vidalia onion — are the ones to check. Many of these use corn syrup or sugar as one of the top three ingredients, and a serving-sized dollop can contribute 4–10 grams of sugar plus a load of refined starches used as thickeners. Ranch varies hugely by brand: a homemade ranch with buttermilk, sour cream, and herbs is near-zero carb; a bottled ranch with added sugar and modified starch is not.

The commercial “light” or “reduced-fat” dressings are a specific trap. Removing fat from a dressing removes flavor, so the manufacturer replaces the flavor with sugar. A reduced-fat honey mustard often contains more sugar per tablespoon than the full-fat version, and the glucose effect is worse rather than better. Full-fat vinaigrettes are almost always the metabolically safer choice than reduced-fat sweet dressings.

Hot sauces, mustards, and salsas — mostly the safe category

Hot sauces are typically vinegar, chili peppers, salt, and spices. Almost all are near-zero carb: Tabasco, Cholula, Sriracha (a small exception — a couple of grams of sugar per tablespoon; used in tiny amounts), harissa, Frank’s Red Hot, and their global equivalents (sambal, gochujang somewhat higher, chili crisp negligible). If you want maximum flavor for minimum glucose cost, hot sauces are one of the best categories.

Mustards behave similarly. Yellow mustard, Dijon, whole-grain — near-zero carbohydrate, mostly water and mustard seed. The exceptions are the sweetened varieties: honey mustard is a sugar-first sauce; hot mustard is often fine but check the label.

Fresh salsas — pico de gallo, tomatillo salsa verde, most restaurant-style tomato salsas — are essentially chopped vegetables in vinegar and are near-zero carb per serving. Fruit salsas (mango, pineapple, peach) are a step up because of the fruit itself, but still moderate: a serving-sized scoop is 3–5 grams of carb.

The one salsa exception is jarred commercial salsas heavily sweetened for shelf stability and mass appeal — read the label if the ingredient list runs longer than five items.

Asian sauces beyond teriyaki

Soy sauce is near-zero carb. Tamari and coconut aminos are similar. Fish sauce is near-zero. Sesame oil, chili oil, and their variants are pure fat and free of carbohydrate. These are the workhorses of low-glycemic Asian-inspired cooking.

The sweet exceptions in this category are the ones already listed above (hoisin, sweet chili, duck sauce, plum sauce, sweet-and-sour) plus a few more that are sneakier: many oyster sauces contain 3–5 grams of sugar per tablespoon; commercial pad thai sauce is heavily sweetened; commercial teriyaki glazes are sweeter than the classic soy-mirin-based sauce. Peanut sauce varies widely — a homemade version with unsweetened peanut butter and a small amount of soy is low carb; a bottled satay sauce can carry 5–7 grams per tablespoon.

The rule: if an Asian sauce has a sweet flavor profile, expect substantial added sugar; if it tastes savory or salty, expect very little.

Mayonnaise and its cousins

Real mayonnaise (egg yolks, oil, vinegar or lemon, salt) is essentially fat and protein with no carbohydrate. A tablespoon adds calories but nothing to the glucose curve. Aioli, remoulade (without added sugar), tartar sauce, and traditional Caesar dressing all fit this pattern.

The exceptions are commercial “sandwich spread” style products that add sugar to the mayonnaise base, and light or fat-free mayonnaise, which — like the light dressings — often substitutes sugar or modified starch for the removed fat. Check the label for added sugar and modified starches; the traditional full-fat version is usually the metabolically better option.

Marinades, glazes, and cooking sauces

A marinade that stays on the outside of the food and mostly drips off during cooking contributes only a fraction of its total sugar to the finished dish. A glaze that reduces on the surface of the food and stays there contributes most of it. Terminology matters: “honey-glazed” salmon has effectively been coated in a thin layer of jam, and the sugar has caramelized into the surface. A soy-marinated version of the same fish carries little sugar on the plate.

Pasta sauces are their own subcategory. Traditional marinara, arrabbiata, and pomodoro are near-zero added sugar. Jarred pasta sauces vary: several of the mass-market brands add 5–8 grams of sugar per half-cup serving, which is a meaningful contribution on top of a pasta portion. Pesto is near-zero carb. Alfredo and other cream-based pasta sauces are near-zero carb themselves, but their fat content means they slow the meal’s peak rather than eliminate it; the pasta underneath is still the dominant driver.

Reading a sauce label

Three checks answer almost every question about a bottle:

  1. Serving size vs. how much you actually use. Bottle labels are calibrated to a small serving (often 1 or 2 tablespoons). If you use 4, multiply the numbers by 4.
  2. Sugars per serving. Under 1 gram = negligible. 1–3 grams = mild, watch cumulative. 4–8 grams = meaningful, treat as a carb source. 9+ grams = a sweetener wearing a savory costume.
  3. First three ingredients. If sugar, corn syrup, honey, agave, or any other sweetener appears in the top three, the sauce is sugar-first regardless of what the marketing says.

The practical shortlist

  • Near-zero, use freely: vinegars, mustards (unsweetened), hot sauces, soy sauce, tamari, fish sauce, real mayonnaise, olive oil and vinaigrette, pesto, unsweetened salsa, chimichurri, tzatziki, guacamole.
  • Moderate, portion matters: peanut sauce (homemade), oyster sauce, ranch (bottled), balsamic reduction, sriracha, pasta jarred marinara (some brands), full-fat Caesar dressings.
  • Sugar-first, treat as carbs: ketchup, BBQ sauce, teriyaki, sweet chili, honey mustard, hoisin, duck sauce, plum sauce, sweet-and-sour sauce, most commercial “light” or “reduced-fat” salad dressings, jarred pasta sauces with added sugar.

The bigger picture

Sauces sit in a blind spot for most people who monitor food carefully. They are used in small amounts, they are added at the end of cooking so they do not feel like the main event, and their names — “sauce,” “dressing,” “glaze” — do not signal food the way “bread” or “pasta” do. But over a day of eating, the condiment layer can be a substantial and invisible source of added sugar.

The good news is that the fix is cheap and gradual. Switching a couple of the sugar-first sauces to their unsweetened or homemade equivalents makes almost no taste difference over a week or two — the palate recalibrates to the reduced sweetness quickly — and the daily background sugar load falls without any change in what you eat as a main course. It is one of the highest-leverage adjustments available, because it changes almost nothing about the meals themselves.
